Pre-workouts can be supplements or combinations, usually in powder form. They are taken before you work out to boost your performance and improve training adaptations. Pre-workouts have grown in popularity as fitness culture has exploded.
Pre-workouts are claimed to have the following effects:
- Improve energy utilization
- Increase in muscle protein synthesis
- Increase the anabolic response
- Provide fuel for muscles
- Improve performance
Does pre-workout really work? Let's look at some of the most common and popular pre-workout ingredients to see if they work as advertised.
Creatine
Creatine is a powerful energy system that helps you store more phosphocreatine, which is the fastest-acting form of energy for rapid movements like weightlifting. Creatine is taken as follows:
- The performance of every compound lift studied is improved, especially the more complex lifts with multiple joints like deadlifts and squats.
- Even in the elderly, it is possible to gain strength and muscle mass.
- Improves sprint performance.
Creatine is effective. It enhances my strength training and is one of the few supplements that I continue to take daily. It is important to vegans and vegetarians, who don't get enough creatine through their diet.
L-citrulline
L-citrulline, an amino acid, increases the synthesis of nitric Oxide and improves endothelial functions. It improves blood circulation. It improves blood flow to the heart and muscles.
- Improves performance during intense activity.1
- It improves the feeling of "pump," when your muscles are engorged by fluid and blood. Lifting becomes more enjoyable with the help of important subjective feedback. Arnold Schwarzenegger once compared the sensation of the pump with the feeling that comes from sex. Exercise scientists tend to discount the importance the pump. However, I have found that it correlates with improved workouts and better adaptations.
L-citrulline works. Boosting blood flow in all parts of the body can improve performance, and not just in the gym.
Beta-alanine
The beta-alanine works best in sessions lasting longer. It doesn't appear to be effective in exercises lasting less than 60 seconds. Beta-alanine has a positive effect on performance and capacity in bouts of exercise that last over 60 seconds.
When you feel a "tingling" sensation in your muscles, beta-alanine has been working. The tingles are not pleasant, but they do indicate that you're ready for training. If you have an excellent session, you will learn to appreciate them. The literature suggests that beta-alanine has modest effects. I would wager that the tingles are a placebo and that they signal your muscles to be ready to work. This is not to dismiss them.
Caffeine
Caffeine is probably the most popular pre-workout supplement on the planet. It is certainly the most common. It's certainly the most ubiquitous. I wrote a whole post on using caffeine as a pre-workout, but here is the gist:
- Enhances upper body strength in women.3
- Improves desire to exercise 4
- A funny illustration of just how effective a pre-workout caffeine is lies in one study where a combo of ketones/taurine/leucine had no effect on performance unless you added caffeine. It sounded good on paper, but it was only effective with caffeine. 5
Sodium
Exercise increases the need for salt, which is essential to our bodies. Salt is lost when you sweat. Your muscles cannot contract properly when you lose salt. You lose strength and performance when your muscles are unable to contract.
Add a pinch (or two) of salt to water before you exercise.
Exogenous ketones
Ketone supplements allow you to have your cake and eat it too. You can follow any diet, but still get the benefits from ketones by taking ketone salts or esters. Exogenous ketones may help athletes who are training for endurance events, but the benefits to an average athlete is not yet clear. They are still useful for many health conditions. Read my blog post about exogenous ketones for more information.
But be careful. If you take too much ketone supplement, it will make you run to the bathroom. You can't perform well in the gym if you need to go to the bathroom every 30 minutes.
BCAAs
Leucine isoleucine and valine are powerful stimulators of the mTOR pathway, which leads to growth, anabolic recovery and muscle gain. BCAAs are not necessary for most people, either before or after a workout. However, they can be beneficial to certain people.

BCAAs can also be helpful to people who abstain from animal products. Meat, eggs, and milk are the best sources.
Baking soda
Baking soda can reduce lactate and acidity, which allows you to train harder and longer without feeling fatigued. Reduced acidity in the muscles allows for better energy transfer and stronger muscle contractions. You will experience several positive effects if you take it a half-hour before training or competing.
- You can work out longer and harder. You can exercise longer and harder. In one study, baking soda was found to increase the time it takes for you to exhaust yourself while cycling by 20-30 second.
- Reduced acidity of the muscles. Your muscles will recover faster if you lower your muscle acidity.
- Increases the number of reps. It has been proven that baking soda can increase the number of repetitions you can do.
- Baking soda can reduce the runner's high. It does this by suppressing the release of endorphins. Endorphins are actually a reaction to acidity. 10
- Baking soda is a great remedy. Take 1-2 teaspoons of baking soda in small doses over the course of the day to minimize GI upset. Avoid taking it near meals.
Collagen
Although not a pre-workout classic that will increase performance immediately, collagen taken with 60mg of vitamin C before a workout does improve collagen synthesis in connective tissues. It is more of a long-term pre-workout that aims to build tissue strength and resilience.
Does Primal have a pre-workout program?
Here's how I would prepare a pre-workout. Here's what does:
- Fill my bottle up with 32 ounces. I use Mountain Valley Spring and a stainless-steel bottle.
- Add a packet LMNT. This electrolyte is great because it contains a gram sodium, plus magnesium malate and potassium. It tastes great and works well. Miami heat is essential.
- Add one scoop of creatine. Add or subtract 5 grams.
- Add two scoops collagen peptides.
- Shake it up and drink it in the minutes before and after your workout.
If you are able to tolerate baking soda, it would be an excellent addition. If you want to add caffeine, that's fine. I just prefer coffee. If I am doing an intense, hard session without eating and haven't had anything to eat, I will occasionally add 20 g of whey isolat powder. This is an easy and quick way to get BCAAs, which taste awful.
This is all. I'm not a fan of powders and pills. Those days are gone. What about you, then? Do you use a pre-workout before your workout?
